Lean mass is a primary driver of basal metabolic rate. Declines in lean mass lower daily energy expenditure and make long-term body-composition improvement more difficult. The most reliable way to raise or preserve metabolic rate is to build and maintain skeletal muscle through progressive resistance training.

Bone density also responds to high-intensity loading and impact. Training that stresses the axial skeleton (spine and hips) under proper supervision supports osteogenic stimulus while building the muscle that protects those structures.

Data that shapes the plan

  • Lactate threshold defines personalized heart-rate zones so conditioning work is performed at the intended intensity.

Resistance training principles

Programming emphasizes movements that recruit large amounts of muscle mass and load the axial skeleton:

  • Compound lower-body patterns (squat and hinge variations)
  • Horizontal and vertical pressing and pulling
  • Progressive overload managed through load, volume, or density
  • Attention to torso strength and bracing under load

A phased approach is typically used. Early weeks focus on movement quality and familiarization with moderate loads while maintaining a neutral spine. Later phases progress intensity (often toward higher percentages of maximal capacity on primary lifts) to drive both muscular and osteogenic adaptation.

Safety is non-negotiable. Spinal flexion or uncontrolled rotation under load is avoided. Core work prioritizes isometric bracing and controlled anti-movement patterns rather than repeated spinal flexion.

Conditioning and fat oxidation

Fat oxidation is generally optimized at intensities below the lactate threshold. Zone 2 work (commonly in the range of roughly 57–66% of peak heart rate, individualized from testing) supports mitochondrial efficiency and metabolic flexibility.

When baseline respiratory exchange ratio indicates heavier reliance on carbohydrate at rest, a greater weekly volume of Zone 2 conditioning is often prioritized to improve fat-oxidation capacity.
